Protein is the one variable in a cut where getting it wrong has a visible, permanent cost. Undereat calories and you're hungry. Undereat protein while dieting and you lose the muscle you spent years building — the exact thing the cut was supposed to reveal.
So it's worth getting the number right, and worth knowing where it comes from.
The number
For maintaining muscle while lifting, the best-established reference point is the meta-analysis by Morton and colleagues (2018), which pooled data across dozens of resistance-training studies. It found that benefits to muscle mass plateaued at roughly 1.6 g of protein per kg of body weight per day, with the confidence interval extending to around 2.2 g/kg — meaning some individuals likely benefit from more.
That figure is for building muscle in people eating enough. In a calorie deficit, the sensible target is higher. The evidence-based recommendations from Helms, Aragon and Fitschen (2014) for lean, dieting athletes sit well above the general figure — their range runs roughly 2.3–3.1 g per kg of fat-free mass, which for most people in a normal body fat range works out somewhere around 2–2.5 g per kg of total body weight.
A practical target that satisfies both, for most lifters cutting:
Around 2 g per kg of body weight — or a little under 1 g per pound.
For an 85 kg (187 lb) man, that's about 170 g per day.
If you're carrying substantial body fat, base it on a realistic target weight rather than current weight; there's no reason to feed fat mass. If you're already lean and cutting further, drift toward the upper end.
Why the deficit changes the number
Three reasons the same person needs more protein while cutting than while bulking.
Your body is looking for fuel. In a deficit, the body draws on stored energy — and amino acids from muscle tissue are one available source. Higher protein intake, combined with the mechanical signal of heavy training, tilts that decision toward fat and away from muscle.
Protein is the most satiating macronutrient. During a cut this stops being a nice bonus and becomes a compliance tool. The diet you can actually stick to for twelve weeks beats the theoretically optimal one you abandon in week five.
It has the highest thermic effect. A meaningful fraction of protein's calories are spent digesting it. This is a small effect and not a reason to build your diet around it, but it's real and it's in your favour.
Distribution: does it matter?
The total is what matters most. But how you spread it across the day has a secondary effect worth capturing, since it costs nothing to get right.
The practical guidance: aim for three to five meals, each containing roughly 0.4 g/kg of protein — around 30–40 g for most men. The reasoning is that muscle protein synthesis responds to a meal and then plateaus, so a single enormous protein meal doesn't produce proportionally more benefit than the same amount spread out.
For our 85 kg example: four meals of roughly 40 g each. That's not a complicated schedule. It's breakfast, lunch, dinner, and one more.
Two details people ask about:
- Around training. The old "30-minute anabolic window" has been substantially walked back. Having protein within a few hours either side of training is sufficient for almost everyone. Don't structure your life around it.
- Before bed. A protein-containing meal in the evening is fine and may be mildly helpful. It is not a requirement.
Hitting 170 g without it taking over your life
This is where the number stops being theoretical. Some reference points, approximate:

Four things make this dramatically easier:
- Anchor every meal with a protein source, then build around it. Most people plan meals around the carbohydrate and add protein as an afterthought. Reverse it.
- Use one shake as a gap-filler, not a foundation. Whey is convenient and cheap, and it's the one supplement genuinely worth the money for most lifters. It shouldn't be three of your four meals.
- Front-load. If you routinely fall short, it's almost always because you arrived at dinner needing 90 g. A 40 g breakfast solves most protein problems.
- Track for two weeks, then stop. You don't need to log forever. Two weeks teaches you what 40 g looks like on a plate, and after that you can estimate.
What actually happens if you fall short
You won't notice immediately, which is the problem. The scale keeps moving down and the cut feels like it's working.
What you'll notice is at the end: you're lighter, but you don't look sharper. The definition you expected didn't appear, because some of what you lost was the muscle that was going to provide it. Strength in the gym usually drops noticeably too.
This is the "I cut and just ended up smaller" outcome, and inadequate protein is one of its most common causes. The others are cutting too fast — Garthe et al. (2011) showed aggressive weight loss costs lean mass that moderate loss preserves — and short sleep, where Nedeltcheva et al. (2010) found that on an identical diet, restricted sleep shifted much more of the loss from fat to lean tissue.
Protein, rate of loss, and sleep. Those three, plus continuing to train heavy, are essentially the whole muscle-retention picture.
Common questions, answered briefly
Can too much protein damage my kidneys? In people with healthy kidneys, high protein intakes have not been shown to cause damage. If you have existing kidney disease, that's a conversation with your doctor, not a blog.
Do I need protein on rest days? Yes. Recovery happens on rest days; that's rather the point of them.
Is plant protein worse? Per gram it's generally somewhat less effective, largely due to amino acid profile and digestibility. The fix is straightforward: eat somewhat more of it and vary your sources. Plenty of people build and keep muscle on entirely plant-based diets.
Does it matter if I go over? Not meaningfully, beyond the calories it costs you. Protein is the macro most worth spending calories on during a cut.
The one-line version
Aim for roughly 2 g per kg of body weight per day, split across three to five meals, and keep training heavy while you lose weight at 0.5–1% per week.
Do that, and the cut removes fat rather than the physique you built.
